The optimal nap length is 10β20 minutes: long enough to refresh alertness, short enough that you don't sink into deep sleep that's hard to wake from. Naps of 30β60 minutes more often end in sleep inertia β 15β30 minutes of grogginess and mental fog. The best window is the early-afternoon dip, before 3 p.m., and the most reliable trick for alertness is the "coffee nap": a cup of coffee right before a short nap. There's one big caveat: if you have insomnia, napping should usually be dropped entirely.
Why 10β20 minutes specifically
Once you fall asleep, your brain moves through sleep stages in a fixed order. The first minutes are light sleep β stages one and two β which you wake from easily and cleanly. Around 25β30 minutes in, you begin sliding into deep slow-wave sleep (stage three), the phase that does the heavy restorative work at night but is the hardest to surface from during the day.
That's where the short 10β20 minute rule comes from. A brief nap keeps you in the light stages: you shed accumulated sleepiness without dropping deep enough to get stuck. Waking is clean, and you're functional almost immediately.
The 2021 systematic review and meta-analysis by Dutheil and colleagues on short daytime naps found consistent improvements in cognition β attention, reaction speed, working memory β after naps of roughly up to half an hour. The benefit is larger in people who were sleep-deprived the night before: a short nap partly offsets the deficit without causing trouble falling asleep later, as long as it isn't too long or too late.
Sleep inertia: where the grogginess comes from
If you wake from a nap heavy-headed, foggy, and wanting to lie back down, you've hit sleep inertia. It isn't a sign that you slept too little β usually the opposite: you woke out of deep slow-wave sleep, which you reached during those extra 30-plus minutes.
The 2017 review by Hilditch and colleagues in Nature and Science of Sleep examines this state in detail. Sleep inertia is the transitional period right after waking when performance, attention, and mood are impaired, and you subjectively feel worse than before the nap. It typically lasts 15β30 minutes, but waking from deep sleep while sleep-deprived can stretch it longer.
The practical takeaway is simple: the longer the nap, the higher the chance you wake from a deep stage and get inertia. So "staying down a bit longer since I'm already lying here" is a poor nap strategy. Either keep it short (under 20 minutes) or complete a full 90-minute cycle, covered below.

A full cycle of about 90 minutes follows a different logic. In that time you pass through deep sleep and come back up into light stages and REM, so you wake on the upswing rather than at the bottom. This restores more than a short nap but takes far longer β better suited to a day off or genuine catch-up sleep than a work break.
When to nap
Timing matters as much as duration. Most people have a natural early-afternoon dip in alertness, roughly 1 to 3 p.m. It isn't caused by a heavy lunch β it's part of the circadian rhythm, which produces a mid-day drop in alertness regardless of food. That window is when a short nap comes easiest and does the least damage to night sleep.
The later you nap, the harder it hits the night. A nap lowers the sleep pressure you've built up during the day β the tiredness that helps you fall asleep easily in the evening. A nap at 1:30 p.m. leaves time for pressure to rebuild before an 11 p.m. bedtime; a nap at 6 p.m. does not, and falling asleep will drag.

The coffee nap: doubling the effect
One of the most reliable tricks against afternoon sleepiness looks paradoxical: drink coffee right before a short nap. It's all about timing. Caffeine doesn't act instantly β it takes about 20β30 minutes to kick in, which is right when you wake from a 15β20 minute nap. Two effects stack: the nap clears some adenosine (the molecule of fatigue), and caffeine blocks the rest.
A Japanese study by Hayashi and colleagues compared a short nap alone, caffeine alone, and the two combined, along with face-washing and bright light after waking. The caffeine-plus-nap combination produced the best alertness and the least post-nap sleepiness β better than either component on its own. Caffeine also worked against sleep inertia here, smoothing out the first minutes after getting up.
Napping, cognition, and the heart: signal versus nuance
You'll hear opposite claims about napping: "improves memory and extends life" and "linked to heart disease." Both rest on real research, but they mean different things, and they shouldn't be blurred together.
The cognitive side is fairly settled. In controlled experiments, short naps improve attention, reaction speed, learning, and mood β which the 2021 Dutheil meta-analysis confirmed. The classic example is the 1994 NASA study (Rosekind and colleagues): long-haul pilots were allowed a planned in-seat nap averaging about 26 minutes. Alertness and objective performance during the critical phases of flight were markedly higher in the nap group than in controls. That study is where the term "power nap" took hold.

The heart is more complicated, and it's important not to swap one thing for another. Large observational reviews β such as the 2020 meta-analysis by Pan and colleagues β link long naps (usually over an hour) to higher cardiovascular risk and all-cause mortality. But this is observational data, and reverse causation is almost certainly at play: a long nap is often not the cause of illness but an early sign of it. People with chronic disease, hidden inflammation, depression, or disrupted night sleep nap longer during the day β and it's their condition, not the nap itself, that raises risk. Short naps generally show no such link in the same reviews.
Who napping hurts
For a healthy, well-rested person, a short nap is generally safe and helpful. But there are situations where it does more harm than good.
With insomnia. This is the main contraindication. In chronic insomnia, a nap undercuts already-weak evening sleep pressure, closing a vicious loop: slept poorly last night β dozed during the day β struggled to fall asleep again. In cognitive behavioral therapy for insomnia (the first-line treatment), one of the core rules is to eliminate daytime napping entirely, so enough sleep pressure builds by evening to restore normal sleep onset.
With trouble falling asleep or a late schedule. Even without a diagnosis of insomnia, if you regularly lie awake at night, the nap is the first candidate for removal. The same goes for late naps: sleeping after 3β4 p.m. almost guarantees it eats into the evening.
With recurring inertia. If you wake groggy for half an hour after every nap, you're probably sleeping too long and reaching deep sleep. Cut naps to 15β20 minutes β or drop them if you can't keep them short.

What to do
- Keep it to 10β20 minutes. Set an alarm. This is the sweet spot for alertness without inertia.
- Nap in the early-afternoon window β roughly 1β3 p.m., and no later than 3 p.m., to protect the night.
- Try a coffee nap when you need a boost before a task: coffee fast, lie down immediately, alarm for 20 minutes.
- Don't stretch the nap "since you're already lying down." Either keep it short, or do a full 90-minute cycle on a day off β the in-between 45 minutes gives the most inertia.
- Allow 15β30 minutes to reboot if you do wake groggy: wash your face, get bright light, move. Save important decisions for after that window.
- With insomnia or trouble falling asleep, cut naps out entirely β this is part of evidence-based treatment.
- Don't use it to replace the night. A nap supplements adequate night sleep, it doesn't substitute for it. If you feel an irresistible daytime pull despite a normal night, find the cause with a doctor.
