A healthy adult needs 1.2–1.6 g of protein per kilogram of body weight per day, not the old 0.8 g RDA — that figure is a floor against deficiency, not an optimum. For a 75 kg person that is roughly 90–120 g a day. Strength training and a calorie deficit push the range up to 1.6–2.2 g/kg; after 65 the minimum rises because ageing muscle needs more.

How the calculation works

A protein target is not a single number but a range of grams per kilogram of body weight. The calculator takes a base range from your activity level and shifts it for your goal.

  • Sedentary — 0.8–1.0 g/kg. The lower bound is the RDA: the minimum at which the average healthy person avoids deficiency, not an optimum for wellbeing or body composition.
  • Regular training — 1.2–1.6 g/kg. The general recommendation for physically active people.
  • Strength, building or keeping muscle — 1.6–2.2 g/kg. The upper bound applies in a calorie deficit and during active gaining.

A calorie deficit adds a margin to preserve muscle; muscle gain sits at the top of the range. After 65 the lower bound never drops below 1.0 g/kg regardless of activity.

How to spread protein across the day

Total daily intake matters more than distribution, but distribution helps: muscle protein synthesis is maximally stimulated by a serving of about 0.3–0.4 g/kg in one sitting. In practice that means 3–5 protein-containing meals rather than the whole day's protein at dinner.

The "only 30 g per meal" rule is a myth. The body absorbs essentially all protein; the point is only that above 0.3–0.4 g/kg the extra stimulation of muscle protein synthesis is small. What you eat is not lost — it serves other functions.

Plant sources are lower in protein and less balanced in amino acids, so on a plant-based diet the total target is raised by about 10% and the variety of sources matters more.

In chronic kidney disease protein is restricted and the target comes from a doctor — it can be considerably lower than the calculated range. Pregnancy, dialysis, phenylketonuria and several metabolic conditions are handled separately. In all of these, the calculator is not a guide.

FAQ

How much protein do I need per day?+

For most physically active adults, 1.2–1.6 g per kilogram of body weight. The 0.8 g/kg RDA covers only the minimum requirement and is not designed for building or keeping muscle. In Morton's 2018 meta-analysis, resistance-training gains in muscle mass plateau around 1.6 g/kg.

How much protein to build muscle?+

1.6–2.2 g per kilogram of body weight combined with resistance training and a modest calorie surplus. Above 2.2 g/kg the research shows no extra gain: the limiting factor is the training stimulus, not protein beyond that threshold.

How much protein when losing weight?+

Protein goes up in a calorie deficit to preserve muscle: trained individuals are advised 1.6–2.4 g/kg. Protein is also more satiating than other macronutrients and costs more energy to digest, which helps hold the deficit without constant hunger.

Can the body only absorb 30 g of protein per meal?+

No, that is a myth. The body absorbs essentially all the protein you eat — only the speed differs. For stimulating muscle protein synthesis, about 0.3–0.4 g/kg per meal is optimal; beyond that the added synthesis is small, but the protein is not wasted, it serves other functions.

Is high protein bad for your kidneys?+

In people with healthy kidneys, a high-protein diet does not damage them — this is shown in controlled trials. Protein restriction is needed in existing chronic kidney disease, where a doctor sets the target. For healthy adults, 1.6–2.2 g/kg is safe.

Do older adults need more protein?+

Yes. Ageing muscle responds less to protein (anabolic resistance), so after 65 the recommendation is at least 1.0–1.2 g/kg, and up to 1.5 g/kg with active training. This is a key measure for preventing sarcopenia and loss of independence.
