A healthy adult needs 1.2–1.6 g of protein per kilogram of body weight per day, not the old 0.8 g RDA — that figure is a floor against deficiency, not an optimum. For a 75 kg person that is roughly 90–120 g a day. Strength training and a calorie deficit push the range up to 1.6–2.2 g/kg; after 65 the minimum rises because ageing muscle needs more.

Total daily intake matters more than distribution, but distribution helps: muscle protein synthesis is maximally stimulated by a serving of about 0.3–0.4 g/kg in one sitting. In practice that means 3–5 protein-containing meals rather than the whole day's protein at dinner.
The "only 30 g per meal" rule is a myth. The body absorbs essentially all protein; the point is only that above 0.3–0.4 g/kg the extra stimulation of muscle protein synthesis is small. What you eat is not lost — it serves other functions.

Plant sources are lower in protein and less balanced in amino acids, so on a plant-based diet the total target is raised by about 10% and the variety of sources matters more.
