People usually ask "how many times a week" hoping for a single number, but the honest answer depends on the goal: general health, muscle growth, endurance and weight loss all call for a different weekly structure. The encouraging news is that the threshold at which most of the health benefit appears is lower than commonly assumed, and returns above it accumulate slowly.
The health minimum
The 2020 WHO guidelines set out the baseline for adults aged 18–64.

One detail changed in the 2020 revision: the requirement for bouts of at least 10 minutes was dropped. All activity counts, including three flights of stairs and a ten-minute walk to the shop. That removes the main psychological barrier — the sense that a session "doesn't count" if it's short.

Frequency for muscle growth
Here the evidence is clear enough to answer precisely. Schoenfeld's meta-analysis found that with weekly volume held equal, training a muscle group twice a week performs at least as well as once, and sometimes better; comparing two versus three times at matched volume showed no meaningful difference.
So frequency is not magic in itself — it is a tool for distributing volume. Twenty sets for chest in a single session is nearly impossible to execute well: fatigue erodes quality by the end. Split into two sessions of ten sets, the same volume is easier to handle and done with heavier loads.

On maintenance specifically: research shows that muscle already built can be preserved on roughly a third of the volume required to build it, provided intensity is maintained. That is worth knowing during busy periods: cutting volume is a legitimate strategy, quitting is not.

Cardio and strength combine without trouble if you separate the emphasis. The "interference effect" — reduced strength gains alongside high volumes of endurance work — is real but appears mainly at high cardio volumes. Practical rule: if strength is the priority, do the strength session earlier in the day or on a separate day; if endurance is the priority, reverse it.

Recovery
Progress happens between sessions, not during them. Muscle protein synthesis stays elevated for roughly 24–48 hours after training; the nervous system takes longer to recover after heavy compound lifts.
Three recovery factors outweigh any supplement: sleep of 7–9 hours, protein at 1.6–2.2 g per kg of body weight per day, and adequate calories. In a calorie and protein deficit, adding training frequency only makes things worse.

When time is short
The commonest reason people quit is planning a week they cannot sustain. A realistic minimum beats a perfect plan on paper:
- Two 40-minute full-body strength sessions — squat, hinge, press, row, plank. That fully satisfies the strength recommendation.
- Walking instead of dedicated cardio — 7,000–8,000 steps a day covers a substantial share of the aerobic target.
- Short intense blocks — 10–15 minutes of intervals twice a week make a noticeable contribution to fitness.
- The one-session rule. In a bad week, one session beats zero: detraining starts after roughly two to three weeks of doing nothing.
