Home Workout With No Equipment: A 30-Minute Plan
A complete bodyweight program for home: sets, reps, rest and a progression ladder for every movement โ plus when bodyweight stops being enough.

Seven movements, thirty minutes, three times a week is enough to get meaningfully stronger at home without owning a single dumbbell. The one thing that changes compared with a gym is how you progress: instead of adding kilograms you add difficulty, slow the tempo, insert pauses, extend range of motion, and eventually shorten rest. And none of it works unless your sets finish close to failure โ with a load as light as your own body, an easy set is simply not a stimulus.
Why bodyweight training works at all
For years the accepted wisdom was that muscle only responds to heavy loading โ 70 to 85 percent of your one-rep maximum, six to twelve reps, and everything lighter was dismissed as "toning." That belief did not survive scrutiny.
The 2017 meta-analysis by Schoenfeld and colleagues pooled trials comparing low-load training (under 60 percent of maximum, high reps) with high-load training when both groups pushed sets to a comparable level of effort. Muscle growth came out essentially equivalent. The one clear difference was maximal strength, where heavy loading won decisively.
That is good news for anyone training in a living room. If your goal is body composition, muscle tone, work capacity, and general health, your own bodyweight is sufficient for a long time. If your goal is a bigger one-rep max, you will eventually need to pick something heavy up.
There is also a benefit unrelated to appearance. A Cochrane review of progressive resistance training in older adults found improvements in physical function โ gait speed, standing from a chair, climbing stairs โ using programs that included bodyweight and elastic resistance, not just barbells. Home strength work is a legitimate category of training, not a watered-down substitute for a gym.
The program: 30 minutes, three days a week
This is a full-body session repeated identically three times a week on alternating days โ Monday, Wednesday, Friday works well. Two sessions a week still meets the WHO strength recommendation; progress is just slower.
The order is deliberate: the most demanding compound movements come first, while you are fresh, and the lower-coordination work comes last.

Warm-up, five minutes: shoulder and hip circles, twenty half-depth squats, ten wall push-ups, a couple of minutes marching on the spot.
For the row, anything with a handle works: a backpack loaded with books or water bottles, a shopping bag of rice, a five-litre jug. Five litres of water is five kilograms; ten litres is ten. That covers a surprisingly long stretch of progress.
Five levers instead of one
In a gym, progression is trivial โ the set felt easy, so add 2.5 kg. At home that lever is missing, but five others are available. The ACSM position stand on progression models explicitly lists volume, tempo, rest intervals, and exercise selection alongside load. Weight was never the only variable.
1. Reps. The obvious first move. Once you hit the top of the range in every set, log it and reach for the next lever.
2. Exercise difficulty. The dominant lever for home training. A floor push-up is harder than a sofa push-up; a split squat is harder than a two-legged squat; a single-leg bridge is roughly double a regular one. This is functionally identical to adding plates, just in bigger increments.
3. Tempo. Lowering over three or four seconds instead of one transforms a set. Time under tension goes up, and twelve slow squats end up harder than twenty fast ones.
4. Pauses. A two- or three-second hold at the hardest point โ the bottom of a squat, the bottom of a push-up, the top of a bridge โ removes elastic assistance and forces the muscle to start from a dead position.
5. Range of motion and rest. Squat deeper; bring your chest to the floor rather than stopping halfway. And last of all, compress rest: 90 seconds down to 60, then 45. This makes a session harder but each individual set worse, which is why it belongs at the end of the list.
Movement ladders and technique
Push-ups
The ladder runs by hand height: wall โ windowsill โ kitchen table โ sofa seat โ floor โ feet elevated on the sofa. Knee push-ups also work, but they remove most of the trunk demand. If you have a raised surface available, keeping your legs straight is the better option.
Technique: hands slightly wider than shoulders, elbows tracking at roughly 45 degrees to the ribs rather than flaring out. The body holds one line from head to heels, glutes and abs braced, chest travelling below elbow height.
Common faults are a sagging lower back, a chin craning forward, and half-depth reps. A dropped hip means the variation is currently too hard โ raise the surface rather than grinding through it.
Squats
The ladder: bodyweight squat โ 2-second pause at the bottom โ 3-second descent โ split squat โ Bulgarian split squat with the rear foot on the sofa โ assisted single-leg squat holding a doorframe.
Technique: feet about shoulder width, toes turned out 15 to 30 degrees, weight spread across the whole foot, knees tracking over the toes. Descend to at least thigh-parallel, or deeper if your mobility allows and nothing pinches.
The classic fault is heels lifting off the floor, usually a limited ankle range. A short-term fix is a 2โ3 cm book under each heel while you work on ankle mobility separately.
Reverse lunges
Stepping backwards is gentler on the knee than stepping forwards, which is why beginners should start here. The rear knee descends nearly to the floor, the front knee stays roughly over the middle of the foot, and the torso stays upright.
If balance is the limiting factor, hold a chair back with one hand. That is a normal stage of the ladder, not cheating.
Glute bridge
Lying on your back with heels close to your hips, drive the hips up until knees, hips, and shoulders form a line. The height of the lift matters much less than a deliberate two- to three-second squeeze at the top. Skip the pause and the exercise is simply too easy to do anything.
The usual fault is arching the lower back instead of extending the hip. If your lower back fatigues before your glutes, tuck the ribs down and slightly posteriorly tilt the pelvis before you lift.
Bent-over row with a household load
This is the one movement that genuinely requires an object. Bodyweight offers no good horizontal pull at home, and skipping back work is how six months of training produces a strong chest, a weak back, and rounded shoulders.
Hinge to about 45 degrees, keep a flat back, and brace your free hand on a chair. Pull the bag toward your waistband rather than your chest, elbow sliding along your ribs. Short pause at the top, slow return.
If you truly have nothing heavy, inverted rows under a sturdy table are the alternative: grip the underside of the tabletop and pull your chest toward it.
Plank
Forearms under shoulders, body in one line, glutes and abs braced. A three-minute plank is not a worthwhile goal โ past sixty seconds it becomes a test of patience rather than strength. Add difficulty instead: lift one foot, then one hand, then add slow shoulder taps.

The 2020 WHO guidelines ask adults for 150โ300 minutes of moderate aerobic activity per week plus at least two muscle-strengthening sessions covering all major muscle groups. The schedule above satisfies both, and the strength half costs an hour and a half.

How many reps you actually need
The 2021 review by Schoenfeld and colleagues on the repetition continuum summarises the evidence like this: hypertrophy responds across a wide band, roughly 6 to 30-plus reps per set, as long as effort is sufficient. Maximal strength lives in a much narrower band and demands heavy load.
For home training, that means twenty squats is a real working set โ not "cardio" โ provided the last two or three reps are genuinely difficult. The failure mode is not high reps; it is sets that end long before real effort begins.
A workable target at home: 0โ2 reps in reserve on the last two sets of each exercise. For planks and bridges, stop when technique starts to degrade rather than at total exhaustion.
Food and sleep decide half the outcome
A training stimulus is useless if there is nothing to build with. Aim for 1.6โ2.0 g of protein per kilogram of bodyweight per day. It is the only dietary variable that reliably changes the result of a home training program.

Sleep is the second factor. Under-sleeping suppresses muscle protein synthesis and raises cortisol; the same three sessions a week on six hours of sleep produce noticeably less than on eight.
What usually goes wrong
Sets that are too easy. This is the single reason most people train at home for months without visible change. Fifteen squats followed by the capacity for fifteen more is a warm-up, not a set.
No log. Without a record you cannot detect progress or its absence. A note on your phone is enough: date, exercise, rung of the ladder, reps per set.
Changing the program every two weeks. Home training invites endless scrolling for a better routine. Progression requires repeating the same movements for at least eight to twelve weeks.
Skipping the pulling movement. Push-ups and squats are convenient; rows require finding an object, so they get dropped. Six months later you have a chestโback imbalance and rounded shoulders.
Training every single day. Muscle adapts between sessions. Daily strength work on the same muscle groups produces accumulated fatigue and irritated joints, not faster results.
When bodyweight runs out
Home training has a ceiling, and it is more useful to name it than to promise unlimited progress. The signs that you have reached it:
- Squat sets have passed 25โ30 reps and take over two minutes each
- You have exhausted the ladder โ you are already doing single-leg squats and feet-elevated push-ups
- The numbers have not moved for three or four consecutive weeks at the same effort
- Sessions have stretched to an hour purely because of rep counts
For most people this arrives after three to six months of consistent training. Beyond that point the sets stop being strength work and become endurance work โ useful, but no longer building much strength.
The fix does not have to be a gym membership. In ascending order: resistance bands (cheap, compact, genuinely provide external load), adjustable dumbbells, a 16โ24 kg kettlebell, a doorway pull-up bar. A pull-up bar and a pair of dumbbells will extend the life of a home program by another year or more.
If maximal strength is the actual goal, a barbell remains irreplaceable โ it is the only tool that lets you load in 2.5 kg increments and work in the three-to-six-rep range where strength climbs fastest.
Start today
Do one test set each of squats, push-ups, and a plank, stopping when technique degrades. Write the numbers down โ that is your baseline. For push-ups, pick the surface height where eight to ten clean reps are hard, not the one where three ugly reps are possible.
Repeat the test in a week. Within a month you will most likely find the sofa has become too easy a surface, which is the first real proof that a program with no equipment in it is doing its job.
FAQ
Can you actually build muscle without weights?+
Yes, provided your sets end close to failure. A meta-analysis by Schoenfeld and colleagues found that light loads produced essentially the same hypertrophy as heavy loads when sets were taken to a similar level of effort. Maximal strength is the exception โ that still requires heavy external load.
How many days a week should I do this?+
Three 30-minute sessions on alternating days. That comfortably exceeds the WHO minimum of two muscle-strengthening sessions per week and leaves a full day of recovery between workouts.
What if I cannot do a single push-up?+
Start against a wall, then a countertop, then a sofa seat, then the floor. This is a progression ladder, not a consolation prize. Move one step lower whenever you can complete 12โ15 clean reps at your current height.
How long should I rest between sets?+
60โ90 seconds for the compound movements, 45โ60 for planks and bridges. Cutting rest is a legitimate progression tool, but use it last โ reps, exercise difficulty, and tempo should all be exhausted first.
When will bodyweight training stop working?+
Usually after three to six months, once squat sets run past 25โ30 reps. Past that point a set is training endurance more than strength, and you need external resistance: bands, dumbbells, a kettlebell, or a barbell.
Do I need to warm up for a 30-minute session?+
Yes, about five minutes. Joint circles plus one easy set of the first exercise noticeably improve the quality of your first working sets and reduce nagging knee and shoulder discomfort.
