How Much Protein Do You Need Per Day?

The evidence-based answer on daily protein: how to calculate your target by body weight and goal, a food table with real numbers, and the myths worth dropping.

An adult needs at least 0.8 g of protein per kilogram of body weight per day. That is the threshold below which the body starts dismantling its own tissue. But "the minimum that prevents deficiency" and "the amount that makes you feel and perform well" are different numbers: with physical activity, during weight loss, and after age 60, the research consistently favours 1.2–1.6 g per kg, rising to about 2.0 g per kg for people training with weights.

Why the body needs protein daily

Protein is the only macronutrient the body cannot stockpile. Fat goes into adipose tissue, carbohydrate into glycogen, but there is no protein warehouse. Anything not used today is broken down and burned for energy.

Meanwhile the spending never stops. Amino acids build muscle and connective tissue, digestive enzymes, antibodies, haemoglobin, skin collagen, and hormones such as insulin. The cells lining your gut turn over every few days; red blood cells last about four months. All of that requires a daily supply of raw material.

The practical consequence is that consistency matters as much as the total. One protein-heavy dinner does not make up for three days of porridge and fruit.

How much you specifically need

The baseline: 0.8 g per kg

The 0.8 g/kg figure in the WHO recommendations is the intake at which 97.5 percent of healthy adults maintain nitrogen balance — meaning the body is not losing its own tissue. It is a deficiency threshold, not a goal.

It is also worth noting how low it is in practice. For a 70 kg (154 lb) adult that is 56 g of protein a day, roughly two chicken breasts' worth. Most people in wealthy countries clear that without trying, which is exactly why the number is a poor guide to what is optimal.

The upper limit of benefit is unusually well defined for a nutrition question. A meta-analysis of 49 trials with more than 1,800 participants found that gains in lean mass and strength from additional protein plateau at roughly 1.6 g per kg per day. Beyond that, more protein is not harmful, but it stops producing extra results.

Which body weight to use

If your body mass index is in the normal range, use your current weight. If you carry substantial excess weight, that calculation overshoots, because adipose tissue consumes very little in the way of amino acids. In that case, use a target weight or the weight corresponding to a BMI of 25.

An example: someone who weighs 100 kg (220 lb) at 175 cm (5 ft 9 in) has a target weight near 76 kg (168 lb). At 1.6 g/kg for weight loss, that is about 120 g of protein a day, not 160 g.

Where to get it

Two things matter: the amount per 100 g of food, and the completeness of the amino acid profile. A complete protein contains all nine essential amino acids in adequate proportions — that means animal foods, soy, and quinoa.

On a plant-based diet

Individual plant foods are incomplete: legumes are short on methionine, grains on lysine. This is solved across the day rather than within a single plate — combining legumes and grains over 24 hours covers the requirement fully. The classic pairings are rice with lentils, hummus with flatbread, beans with corn.

Plant protein is digested and absorbed roughly 10 to 15 percent less efficiently, owing to fibre and antinutrients, so raising your target by the same margin is reasonable.

Distributing protein through the day

Muscle protein synthesis is maximally stimulated by a serving of roughly 25–40 g of high-quality protein. Spreading intake across three or four meals is therefore more effective than loading it all into one large dinner.

A typical day at 120 g looks like this:

  • Breakfast. Three-egg omelette with cottage cheese — 28 g
  • Lunch. 150 g chicken breast with grains — 50 g
  • Snack. Greek yoghurt with nuts — 18 g
  • Dinner. 150 g baked fish with vegetables — 30 g

A dedicated post-workout meal is not required. The 30-minute "anabolic window" is an outdated idea. What matters is the daily total and getting a protein-containing meal within a couple of hours either side of training.

Myths worth retiring

"Protein wrecks your kidneys"

The most persistent one. It comes from clinical practice: people with already impaired kidney function are genuinely told to limit protein. Transferring that advice to healthy people is not justified. A 2018 systematic review covering more than 2,100 participants found no difference in glomerular filtration rate between higher-protein and normal-protein groups.

"You can only absorb 30 grams at a time"

You absorb essentially all of it. The question is how quickly, and where the amino acids end up. The roughly 30 g figure marks the point at which additional protein stops increasing muscle protein synthesis from that particular meal. It says nothing about absorption.

"Protein leaches calcium from bone"

The hypothesis grew out of the observation that high protein intake increases urinary calcium excretion. It later turned out that intestinal calcium absorption rises in parallel. Current data point the other way: adequate protein is associated with higher bone density, especially in older adults.

Do you need protein powder?

Protein powder is not sports pharmacology. It is a concentrate of milk or plant protein, and its only genuine advantage is convenience — useful when the target is hard to hit with food, whether because the requirement is high, appetite is poor, or you travel constantly.

It offers no metabolic edge over whole food. Meta-analyses show equivalent outcomes when total daily protein is matched. Buy it for practicality or not at all.

What to do in practice

  1. Calculate your target: multiply your weight, or target weight, by the coefficient from the table above.
  2. Log your food for one week in any tracker. Almost everyone underestimates the gap between "I eat plenty of protein" and the actual figure.
  3. Add a protein component to whichever meal has the least. Usually that is breakfast.
  4. Judge the result by recovery, satiety, and body composition rather than by the scale alone.

Protein is the most under-attended macronutrient in an ordinary diet. Correcting it often does more than any fashionable eating pattern.

How much protein does an adult need per day?+

The minimum for health is 0.8 g per kg of body weight. For active people, anyone losing weight, and adults over 60, the useful range is higher: 1.2–1.6 g per kg, and up to 2.0 g per kg with regular resistance training.

Is high protein bad for your kidneys?+

In people with healthy kidneys, intakes up to about 2 g per kg of body weight do not impair kidney function. Protein restriction is justified only in diagnosed chronic kidney disease and should be set by a clinician.

Can your body only absorb 30 g of protein per meal?+

No. You absorb essentially all the protein you eat; only the speed differs. The roughly 30 g figure refers to the point where a single meal stops adding further stimulation of muscle protein synthesis, not to absorption.

Can you get enough protein on a plant-based diet?+

Yes, if the diet is varied: legumes, tofu, tempeh, soy, nuts, and whole grains. Plant protein is digested slightly less efficiently, so raising your target by roughly 10–15 percent is sensible.
