Vitamin C and Colds: What the Research Shows

Vitamin C doesn't prevent colds in most people, but cuts their length by about 8%. We unpack the myths, doses, the absorption ceiling, and zinc.

A large Cochrane review of 29 trials (more than 11,000 participants) found something plain: taking vitamin C regularly does not lower your chance of catching a cold if you're an average person. What it did do, for people who took it daily before falling ill, was make the cold about 8% shorter in adults and 14% shorter in children. That's not a cure — it's a modest effect on duration, and only with steady daily intake, not when you reach for tablets on day one of a runny nose.

Where the myth came from

The idea that vitamin C "cures colds" was popularized in the 1970s by chemist and two-time Nobel laureate Linus Pauling. His book Vitamin C and the Common Cold sold in the millions and locked in the habit of swallowing ascorbic acid at the first sniffle. The trouble is that Pauling's case rested on enthusiasm, not rigorous clinical trials.

Over the following half-century, dozens of randomized trials accumulated. Their bottom line, pooled in the Cochrane review by Hemilä and Chalker (2013), was far more modest than the hype: there is no broad protective effect. The myth outlived the science because "take a vitamin so you don't get sick" is a simple, satisfying ritual — and placebo works especially well for colds, since the illness clears on its own within a week anyway.

What the Cochrane review shows

The 2013 review is the most authoritative source on the topic. It pooled trials in which vitamin C was taken at 200 mg per day or more, and split the question into three parts.

Prevention: incidence doesn't drop

In the general population, regular vitamin C did not reduce the number of colds. If you're an ordinary city dweller, a daily tablet won't make you catch fewer colds. This is the key finding that clashes with popular belief.

Duration: small but consistent shortening

Steady intake did affect how long illness lasted. In adults, colds were about 8% shorter; in children, about 14%. Translated into days, that's a fraction of a day for an adult — a seven-day cold trimmed by roughly half a day. The effect is real and reproducible, but small — and, crucially, it appears only in people who took the vitamin continuously, before getting sick.

Treatment: starting on day one barely helps

The review separately assessed the "therapeutic" scenario — starting supplements only after symptoms appear. Here it found no convincing effect: in most trials, that approach did not shorten colds or ease symptoms. So the most popular use — grabbing a big dose when your throat gets scratchy — is precisely the least supported one.

The key exception: sport and cold

There is one group where vitamin C clearly worked. In trials of marathon runners, skiers, and soldiers on winter exercises — people under a combination of heavy physical exertion and cold — regular intake cut the risk of colds roughly in half.

Why isn't fully understood. Extreme stress and oxidative load may create a shortfall that the supplement offsets. But for 99% of people this scenario is irrelevant: an office job or two gym sessions a week do not count as "extreme exertion."

Megadoses, the absorption ceiling, and diarrhea

The logic "if a little helps, more helps more" fails with vitamin C — and here's why.

Vitamin C is water-soluble, and the body tightly regulates how much it absorbs. Pharmacokinetic research (Padayatty et al.) showed that with oral doses, bioavailability drops as the dose rises. At 200 mg, nearly all is absorbed; at 500 mg, less; at 1,250 mg, only about half gets in. Blood plasma saturates at roughly 200–400 mg per day, and the kidneys flush out anything beyond that in urine. Put bluntly, expensive "megadoses" are largely peed away.

Excess isn't harmless either. The safe upper limit for adults is 2,000 mg per day. Above it, the typical results are:

How much you really need, and where to get it

The recommended daily intake is modest: 75 mg for women and 90 mg for men. Smokers add 35 mg, because smoking speeds up the body's use of the vitamin. Deficiency (scurvy) is rare in developed countries, because the target is easy to hit with food.

That's the main practical takeaway: food delivers vitamin C more safely and more usefully than pills. With food you get not just ascorbic acid but fiber, flavonoids, and other compounds — and megadoses are effectively impossible, since it's hard to eat enough bell pepper to trigger diarrhea.

As you can see, a single bell pepper or a couple of kiwis already covers the daily target. Vitamin C breaks down with prolonged boiling, so it helps to eat some produce raw or cook it quickly.

What about zinc?

Zinc is often paired with vitamin C, but it's a separate story with a separate evidence base. Zinc in lozenge form, if you start sucking on them within the first day and at a high dose, shortened colds in several trials. But results are inconsistent, dose and form (gluconate, acetate) strongly affect the outcome, and side effects — metallic taste, nausea — are common. Intranasal zinc products have been separately linked to loss of smell and are not recommended.

Bottom line: zinc is not a "booster" for vitamin C but a standalone remedy with its own rules. If you decide to try it, study it on its own terms and don't mix the conclusions of two different topics.

Forms of vitamin C: marketing vs. chemistry

On the pharmacy shelf, ascorbic acid comes in a dozen versions, each package promising "enhanced absorption." Most of that is marketing.

  • Effervescent tablets and "with rosehip." These work the same as plain ascorbic acid. Rosehip adds a little vitamin but doesn't move the needle; effervescent forms often carry a lot of sodium.
  • Liposomal vitamin C. Sold as a way around the absorption ceiling. There's no evidence it delivers a real clinical advantage for colds — it's an expensive niche with loud claims.
  • Time-release forms. The idea is to stretch out absorption to bypass plasma saturation. In practice, no difference in outcomes versus the plain form has been shown.
  • Natural vs. synthetic. Chemically, ascorbic acid from rosehip and from a lab is identical; the body can't tell them apart. Paying more for "natural" makes no sense.

In short, if you do take a supplement, the cheapest plain ascorbic acid is no worse than the pricey "premium" forms.

Why it feels like it "works"

The sense that something helped during a cold is deceptive for three reasons. First, a cold is self-limiting: it resolves on its own in 7–10 days, so a tablet taken at the peak "coincides" with natural recovery. Second, we reach for the pharmacy at our worst moment — and things improve afterward regardless (regression to the mean). Third, placebo is especially powerful for subjective symptoms like congestion and fatigue. Together these create a stubborn illusion that ascorbic acid "got you back on your feet," even though controlled trials don't back it up.

What to do

  • Don't expect cold protection. A daily tablet won't make you catch fewer colds unless you're a marathoner in the cold.
  • Don't chase megadoses. Anything above 200–400 mg per day is flushed out, and above 2,000 mg risks diarrhea and discomfort.
  • Bet on food. Peppers, kiwi, citrus, broccoli, and berries cover the target with no pills and add benefits beyond vitamin C.
  • If you want a supplement, keep the dose modest. 100–200 mg per day is safe and sensible; gram-sized loads make no sense.
  • Keep expectations realistic. Even with steady intake, we're talking about trimming a cold by a fraction of a day, not about not getting sick.
  • Treat zinc separately and check with your doctor if you have chronic conditions or take medications.

Vitamin C is a useful nutrient, and its deficiency is harmful. But as a "shield against colds" it hasn't lived up to the claims. A calm, evidence-based stance beats marketing promises here: eat vegetables and fruit, get enough sleep, wash your hands — that works better than any loading dose of ascorbic acid.
