Sorting people into owls and larks sounds like a folk label, but there is measurable biology behind it: internal clocks run with different offsets relative to astronomical time. The problem is rarely the chronotype itself — it appears when internal time systematically diverges from the external schedule. That gap, not being an owl, is what tracks with worse wellbeing and metabolic markers.
How the internal clock works
The hypothalamus contains the suprachiasmatic nucleus, the master pacemaker that synchronises virtually every tissue in the body. Its intrinsic period runs slightly longer than 24 hours in most people, so the clock needs daily correction. The primary signal is light, detected by specialised retinal cells sensitive to the blue part of the spectrum.
Morning light shifts the rhythm earlier; evening light shifts it later. Which is precisely why modern life systematically manufactures night owls: mornings are spent indoors under dim lighting, evenings in front of bright screens. The gap between office lighting (300–500 lux) and outdoor daylight (10,000–100,000 lux) is enormous, and it matters to the internal clock far more than it seems.

Identifying your chronotype
The most practical method is your mid-sleep point on free days, when you go to bed and wake without an alarm and without accumulated sleep debt. Take the time you fell asleep and the time you woke, and find the midpoint.

Chronotype is not fixed across a lifetime. Children tend to be early; adolescence brings a pronounced shift later, peaking around age 20 — a biological phenomenon, not laziness. The rhythm then gradually moves back, and after 60 most people are early types. This is exactly why early school start times attract legitimate criticism: teenagers are not biologically ready to get up early.
Social jetlag
The term comes from chronobiologist Till Roenneberg: it is the difference between your mid-sleep point on workdays and free days. If you get up at 6:30 to an alarm on weekdays and sleep until 11 at weekends, your internal clock crosses several time zones every week — without the change of scene or the holiday.

Shifting your schedule by 1–2 hours
Abrupt attempts to "start getting up at six tomorrow" fail: you simply lose sleep while the internal clock stays put. What works is a gradual shift combined with adjusting every time cue at once.

The Facer-Childs study in pronounced night owls found that a three-week programme of this kind shifted their rhythm by about two hours while improving mood, stress levels and morning cognitive performance. Notably, subjective sleepiness fell — participants weren't chronically underslept, they had genuinely moved their clock.

Living with your chronotype
Not everyone needs to shift. If your work allows a flexible schedule, adapting the schedule to yourself beats the reverse. Practical pointers:
- Demanding cognitive work is done best by most people two to four hours after waking, whatever their chronotype.
- Peak strength performance falls in the afternoon — roughly 8–10 hours after waking.
- Owls should push meetings and calls into the afternoon and keep routine tasks for the morning.
- Larks should protect the early morning from email and messages: it is their most productive window.

The bottom line
Chronotype is half genetic, changes with age and responds to light. You can identify yours from your mid-sleep point on free days. The real harm comes not from being a late type but from social jetlag — the recurring gap between internal time and your schedule. Shifting by one to two hours is achievable in two to three weeks through morning light, evening darkness, meal timing and moving your wake time in 15-minute steps. And if your schedule allows it, the better move is sometimes to build the day around your biology rather than fight it.

About half of it. Twin studies and genome-wide analyses put heritability around 40–50 %, and variants in the PER, CRY and CLOCK genes are linked to early or late types. The rest comes down to age, light exposure and habits.
How do I work out my chronotype?+
The simplest method is your mid-sleep point on free days without an alarm. Asleep at 1 a.m., awake at 9 a.m. gives a midpoint of 5 a.m. A midpoint before 3:30 a.m. indicates an early type, after 5:30 a late one. Questionnaires exist too: the Munich MCTQ and Horne-Östberg.
What is social jetlag?+

Can a night owl become an early bird?+
Shifting your schedule by one to two hours is realistic and can be sustained by managing light, meal timing and exercise. Turning a pronounced owl into a lark is not possible: biology sets a range you can move within, not abolish.
Are night owls less healthy?+
There are associations — a late chronotype is linked to higher rates of metabolic syndrome, depression and smoking. But much of that reflects the mismatch with social schedules rather than the chronotype itself. An owl living on their own schedule fares considerably better than an owl forced up at six.
