Weight Loss Plateau: Why the Scale Stops and What to Do
Why weight loss stalls: water retention, metabolic adaptation, falling NEAT and portion creep. Real numbers on adaptation, plus a fix-it order that works.

A weight loss plateau is a stall lasting longer than three weeks with food intake unchanged, and it almost always comes down to three ingredients: fluid shifts hiding the real trend, a genuinely lower energy expenditure at a lower body weight, and portions that grew back without anyone noticing. Metabolic adaptation is real, but its size is tens — occasionally a couple of hundred — of calories per day, not a broken metabolism. The fix is almost never "eat less"; it is figuring out which of the three is doing the damage.
First, make sure it is actually a plateau
The scale measures total body mass, not fat: water, gut contents and stored glycogen are all in the number. That is why the first two weeks of a diet look better than they are and the middle looks worse.
Glycogen is stored in muscle and liver with water attached — roughly three grams of water per gram of glycogen. Total stores in an adult run 300–500 g, which is 1.2–2 kg of scale weight that is neither fat nor muscle. Kreitzman and colleagues (Am J Clin Nutr, 1992) laid out exactly how this distorts the picture: cutting carbohydrates empties glycogen and drops 1.5–2 kg within days, and reintroducing them puts it straight back. Neither move involves fat tissue at all.
The same mechanism runs in reverse and creates fake plateaus. Common culprits:
- A salty meal the day before — restaurant food, cured meat, cheese, soy sauce
- A higher-carbohydrate day after a stretch of restriction
- An unfamiliar or hard training session: inflammatory fluid in muscle lingers two to three days
- Stress and short sleep, via cortisol
- The luteal phase of the menstrual cycle, typically 0.5–1.5 kg
- Constipation, or simply a higher-volume diet sitting in the gut
Working rule: three consecutive weeks with no fall in the weekly average, with intake unchanged, is a plateau worth acting on. Anything shorter is noise.
Metabolic adaptation: the honest numbers
Two different effects get bundled under "my metabolism slowed down," and separating them removes most of the confusion.
Effect one: you are lighter. A 90 kg body spends more energy on every step, every stair and every heartbeat than the same body at 80 kg. This is arithmetic, not adaptation, and it runs at roughly 20–25 kcal per day per kilogram lost. Drop 10 kg and your maintenance has fallen 200–250 kcal — meaning the 500 kcal deficit you set at the start is now a 250–300 kcal deficit, and eventually zero.
Effect two: adaptive thermogenesis. Expenditure ends up lower than predicted even after correcting for the new weight and body composition. The review by Rosenbaum and Leibel (Int J Obes, 2010) summarises this literature: after a 10% or greater weight reduction, resting expenditure typically sits about 10–15% below what body composition predicts, and part of that persists as long as the reduced weight is maintained.

The Biggest Loser study, in context
Fothergill and colleagues (Obesity, 2016) followed contestants from the US television show The Biggest Loser six years after the finale. During the 30-week competition participants lost around 58 kg on extreme training volumes and severe restriction. Six years later most had regained a large share of the weight, yet resting energy expenditure was still roughly 500 kcal per day below what their current body composition predicted. Adaptation had not faded with regain — it persisted.
This is the single most quoted number in the plateau conversation, and it is quoted almost entirely out of context.
NEAT: the quietest leak
Non-exercise activity thermogenesis — walking, standing, stairs, fidgeting, housework, posture — falls during a deficit without any decision being made. You gesture less, sit longer, take shorter routes, and in the evening you would rather lie down than walk. Subjectively it registers as "a bit tired." Energetically it is hundreds of calories.
For most dieters NEAT explains more of a plateau than adaptive thermogenesis does, and unlike adaptation it is fully under your control. The diagnostic is trivial: compare your average daily step count in week one of the diet with this week. A slide from 9,000 to 6,000 steps is 120–180 kcal per day — precisely enough to convert 0.4 kg per week into nothing.

Portion creep: the cause nobody believes applies to them
This is the most frequent reason a stall happens, and the hardest to accept, because the person is genuinely convinced nothing changed.
In week one everything gets weighed and logged, weekends included. By month three the food scale lives in a cupboard, nuts are estimated by eye, and the flat white is "just coffee." The classic study by Lichtman and colleagues (N Engl J Med, 1992) quantified this in people who believed they were diet-resistant: actual intake ran about 47% above what they reported, while physical activity was overestimated by roughly half. Nobody was lying — everyone was wrong.

Note what is missing from that table: a binge. No single dramatic failure is required. Six unremarkable items, each of which looks negligible on its own, do the whole job.
"Starvation mode" is a myth
This deserves its own section, because it is the most damaging explanation on offer. The claim is that a frightened body shuts down metabolism and refuses to release fat, so you must eat more in order to lose.
Physiologically this cannot happen. Adipose tissue exists to be spent when incoming energy falls short; the body has no alternative fuel plan. The Minnesota Starvation Experiment remains the most severe controlled test run in humans: 32 healthy men ate roughly 1570 kcal per day for 24 weeks while walking substantial distances. Their resting metabolism fell sharply — and they still lost about a quarter of their body mass. Adaptation slows the process. It does not cancel it.
So what is actually happening when someone eats "800 calories" and does not lose?
- Intake is higher than reported — by far the most common answer
- Fluid is masking real fat loss, driven by stress, short sleep or new training
- Weekdays are severe and weekends compensate, so the weekly total lands at maintenance
- There is a genuine medical cause, which is a reason to see a doctor rather than to cut further
The fix, in order
The governing principle: do not start by cutting calories. That is the fastest route to deepening adaptation, losing muscle and quitting.
1. One honest tracking week
Bring the food scale back for seven days and log everything, including drinks, oil and what gets eaten standing at the fridge. Change nothing about your diet — the goal is measurement, not loss. For most people the plateau explains itself here and no further steps are needed.
2. Recalculate maintenance for your current weight
The equation you used at the start needs redoing every 4–5 kg. Going from 90 kg to 80 kg lowers expenditure by roughly 200–250 kcal, which means yesterday's deficit intake is today's maintenance intake. This is not adaptation or malfunction — it is the expected shape of the curve. Dynamic energy balance models (Hall and colleagues, Lancet, 2011) predict exactly this: weight loss decelerates and settles at a new equilibrium unless intake is adjusted.
3. Put NEAT back
Set an explicit daily step target and treat it with the same seriousness as a calorie target. Going from 6,000 back to 9,000–10,000 steps is 120–200 kcal per day without one extra workout or one fewer bite of food. A walk after dinner, stairs instead of the lift, phone calls taken standing.
4. Take a diet break
If you have been in a deficit for more than 10–12 weeks, the most under-used move is a pause, not a tightening. In the MATADOR trial (Byrne and colleagues, Int J Obes, 2018), men with obesity either dieted continuously for 16 weeks or alternated two weeks of deficit with two weeks at maintenance until they had accumulated the same 16 weeks of restriction. The intermittent group lost more fat, retained more of the loss at six-month follow-up, and showed a smaller drop in energy expenditure.
In practice: one to two weeks at estimated maintenance, with carbohydrates back at normal levels, and structure kept intact. Expect the scale to rise a kilogram or so in the first days from glycogen and water. That is the mechanism working, not fat regain.
5. Protein and resistance training
Both serve one purpose: making sure the weight you lose is fat. Without a training stimulus, up to a quarter of weight lost can come from lean tissue, and every kilogram of muscle lost lowers expenditure further and makes maintenance harder.
Target 1.6–2.0 g of protein per kg of goal body weight during a deficit. It also has the highest satiety and the highest thermic effect of the three macronutrients, which helps on both sides of the equation.

Two to three resistance sessions a week with progressive load is enough. Cardio adds expenditure, but it is lifting that preserves muscle.

6. Sleep
Short sleep attacks a plateau from three directions at once: it raises ghrelin and appetite for energy-dense food, it measurably lowers next-day movement, and it retains fluid through cortisol. Seven to nine hours is part of the diet, not an optional extra.
7. Only now, calories
If the scale is still flat three weeks after all of the above, reduce intake by 100–150 kcal. Not more. And consider whether the right move is a pause instead: holding a reduced weight for a few months is a legitimate outcome, not a failure. NIDDK guidance frames weight management as alternating phases of loss and maintenance rather than one uninterrupted descent.
Plateau checklist
- Compare weekly averages, never single mornings — under three weeks is not a plateau
- Rule out the obvious fluid causes: sodium, cycle phase, new training, stress, poor sleep
- Run one week of precise tracking with no changes — measure, do not diet
- Recalculate maintenance: subtract 20–25 kcal per day for each kilogram lost
- Compare current step count with week one and restore the difference
- Protein at 1.6–2.0 g/kg, plus two or three resistance sessions weekly
- Past 10–12 weeks of deficit, take one to two weeks at maintenance
- Cut calories last, and by no more than 100–150
- Fatigue, swelling, cold intolerance or cycle changes mean a doctor, not a stricter diet
A plateau does not suspend energy balance. It demonstrates it — the balance shifted because your body is lighter, you are moving less, or your portions grew back. The job is not to break through with something drastic, but to find the parameter that moved and put it back.
Worth noting: every mechanism on this page — the lower expenditure at a lighter weight, the drift in activity, the portions creeping back — is also what drives regain after the diet ends. Which is why maintenance needs planning as its own phase rather than treating as the absence of one.

Yes, and it is common in the first months of resistance training, when returning to training after a break, and during periods of poor sleep or high stress. Track waist circumference, photos and how clothes fit alongside the scale.
