How to Read Food Labels Without Falling for Marketing
The ingredient list is the only part of a package that cannot lie about proportions. How to read it, what claims like light really mean, and what to check.

The single most useful thing on a food package is the ingredient list, because it is the one part that cannot misrepresent proportions: ingredients must be listed in descending order of weight. The front of the box is advertising, the Nutrition Facts panel is arithmetic, and the ingredient list is the closest thing to a plain answer about what you are buying. Turn the package over, read the first three or four entries, and only then look at the numbers.
Why the ingredient list outranks everything else
Descending order of weight is not an industry courtesy. It is written into Codex Alimentarius, the FAO/WHO standards framework that national rules are built on: all ingredients shall be listed in descending order of ingoing weight at the time of manufacture. US regulation says the same thing, and so does Regulation (EU) No 1169/2011, the European law that has governed food information to consumers since December 2014.
That single requirement does a lot of work. A "made with whole grain" cracker that lists refined flour first and whole grain flour fourth, after sugar and oil, contains modest amounts of whole grain no matter how much wheat is drawn on the box. A "real fruit" bar that lists fruit after two sweeteners is a candy bar with fruit in it.
There is a second, subtler read. Notice where recognizable food ends and formulation begins. A long ingredient list is not automatically bad — leaveners, cultures, and preservatives are often sensible. But if the list runs out of things you could buy separately by the fourth entry and continues for two more lines of flavors, gums, and colors, you are holding an assembly rather than a food.
The techniques worth recognizing
Splitting the sugars
This is the most common trick and the most elegant one. Manufacturers know that shoppers glance at the top of the ingredient list and that sugar in first position looks bad. The fix is not to use less sugar but to use several kinds.
Twenty grams split into corn syrup, dextrose, maltodextrin, apple juice concentrate, and molasses at four grams apiece becomes five separate entries, each of which comfortably lands below the flour and the oil. Nothing has been falsified: every weight is accurate and the order is correct. The product is exactly as sweet as before.
The vocabulary is longer than most people expect: sucrose, glucose, fructose, dextrose, maltose, corn syrup, high-fructose corn syrup, invert syrup, cane juice, evaporated cane syrup, molasses, malt extract, maltodextrin, brown rice syrup, honey, agave nectar, coconut sugar, fruit juice concentrate, fruit puree concentrate. Juice concentrates deserve special mention, because they let a package carry "no sugar added" while adding sugar.
The US label defuses this directly. Since the 2016 overhaul, Nutrition Facts panels carry a mandatory Added Sugars line with its own %DV, so the total is printed for you regardless of how many names it was split into. On European-style labels there is no such line — only "of which sugars," which combines added and naturally occurring sugar — and you have to reason about it yourself.

Serving size, set by the seller
The US panel reports everything per serving, and serving sizes are supposed to reflect what people actually eat in one sitting. In practice there is still room to maneuver, and the number that protects you is the one printed directly above it: servings per container.
A 20-ounce bottle marked as 2.5 servings, a bag of chips at three servings, a pint of ice cream at three or four, a jar of sauce at eight — in each case the headline calorie figure applies to a fraction of what most people consume at once. Multiplying is the entire skill. If the panel says 140 calories and 9 g of added sugar, and the container holds 2.5 servings, the bottle you are about to drink holds 350 calories and 22 g of added sugar.
European labels sidestep this by requiring values per 100 g or 100 mL, which makes products directly comparable but tells you nothing about the portion you will actually eat. Neither format is complete; both require one arithmetic step.
Words with no legal content
Front-of-package language falls into three tiers. Some claims are defined with hard numeric thresholds and cannot be used freely. Some are defined loosely or only in certain jurisdictions. And some are pure atmosphere.

Claims about absent ingredients deserve their own note. "Cholesterol-free" sunflower oil is accurate, because no vegetable oil contains cholesterol. "Non-GMO" salt is accurate for the same reason: there is no such thing as GM salt. These claims are not lies, they are implications — the suggestion that competitors have a problem this brand has solved. Once you notice the pattern it is hard to unsee.
The lines that actually matter
Most of the panel is background. Six things carry the signal.
The ingredient list. Everything above applies here first.
Added sugars. On a US label this is a separate mandatory line with a %DV based on a 50 g daily reference. On a European label you get only total sugars and must subtract what is naturally there — plain yogurt and milk carry roughly 4.7 g of lactose per 100 g, so a yogurt declaring 12 g has about 7 g added.
Saturated fat. Its own line under total fat. Total fat by itself says little: olive oil and almonds are mostly fat and are not the problem.

Sodium. US labels declare sodium in milligrams; most of the rest of the world declares salt in grams, and the two are not interchangeable — sodium is about 40% of salt by weight. Multiply sodium by roughly 2.5 to get salt, or divide salt by 2.5 to get sodium. WHO recommends adults consume less than 2,000 mg of sodium per day, equivalent to less than 5 g of salt, while global average intake in 2021 was 4,278 mg per day — more than twice the recommendation. Packaged foods, not the shaker, supply most of it in high-income countries.
Fiber and protein. The two lines you want to be large. For bread, cereal, and crackers, look for products where fiber is a meaningful fraction rather than a rounding error, and treat protein as a proxy for how filling the food will be.

Fifteen seconds at the shelf
- Turn the package around. The front is marketing; the back is regulated.
- Read the first three ingredients. Sugar or one of its aliases in the top three, in something that is not dessert, is enough to put the box back.
- Count the sugar names. Three or more distinct sweeteners in one list means splitting, whatever the total looks like.
- Check servings per container. Then multiply the panel by the number of servings you will realistically eat.
- Scan three %DVs: added sugars, sodium, saturated fat. Twenty percent or more per serving is high.
- Look for something on the plus side: fiber at 10% DV or better, and a protein figure worth the calories.
The point of the sequence is that it is short enough to survive contact with a real grocery store. A full label analysis takes minutes, which is why almost nobody does it twice.
What labels cannot tell you
The method has limits, and knowing them keeps you from overtrusting it.
A label says nothing about your portion. An excellent product eaten in triple quantity performs worse than an average one eaten sensibly, and no panel will warn you about that.
A label does not directly report how processed a food is. The ingredient list gives indirect evidence — length, the presence of things you could buy on their own — but there is no line for it.
And a label does not sort foods into good and bad. It lets you compare like with like: two breads, two yogurts, two pasta sauces. Comparing the panel of bread to the panel of olive oil produces nothing useful.
Simplified front-of-pack systems — traffic lights, summary scores, high-in warning symbols — are worth a mention here. They speed up choices and are genuinely useful as a first filter, but each compresses several nutrients into one symbol, and compression loses detail: a well-scoring product may lean on sweeteners, and a poorly scoring one may be nuts or olive oil, categories these scales handle badly. Use them to narrow the shelf, then read the back of the two or three packages that survive.
None of this is about finding a perfect product. It is about not paying for the box. Two granolas sitting next to each other routinely differ by 12 g of sugar per 100 g, and the only place that difference is visible is the side where the wording is set by regulators rather than by a marketing team.
FAQ
What should I look at first on a food package?+
The ingredient list, not the Nutrition Facts panel and definitely not the front. Ingredients are legally required to appear in descending order of weight, so the first three or four entries tell you what the product is actually made of. The panel then fills in the numbers.
Why is sugar listed under several different names?+
Because splitting it works. Twenty grams of sugar broken into syrup, dextrose, maltodextrin, and fruit juice concentrate at five grams each becomes four separate ingredients, none of which has to sit near the top of the list. The total is unchanged. In the United States the Added Sugars line closes this loophole; where that line does not exist, you have to add the names up yourself.
What is the difference between sugar-free and no sugar added?+
Sugar-free means the product contains essentially no sugar — under FDA rules, less than 0.5 g per serving. No sugar added means only that no sugar was put in during processing; the sugars already in the food, including those in fruit juice concentrate, are still there. Fruit juice qualifies for the second claim and is still mostly sugar.
How do I convert sodium into salt?+
Multiply sodium by about 2.5. A food with 400 mg of sodium per serving carries roughly 1 g of salt. WHO advises adults to stay under 2,000 mg of sodium a day, which is under 5 g of salt — about one teaspoon.
Does natural mean anything on a label?+
Very little. The FDA has not established a formal definition of natural for foods generally, and the term places no limit on sugar, sodium, fat, or degree of processing. Treat it as decoration and read the ingredient list instead.
What is the fastest way to check a product in the store?+
Fifteen seconds: turn the package over, read the first three ingredients, check servings per container against the size you will actually eat, then look at added sugars, sodium, and saturated fat as %DV. Anything at 20% DV or more per serving of those three is high.
