A chickpea stew is one of the best ways to get plenty of fibre and plant protein without meat and without a long cook. A serving delivers 18 g of protein and 12 g of fibre for 390 kcal, and the whole thing takes 35 minutes in a single pan. The shopping list is two cans of chickpeas, three vegetables and a can of tomatoes; everything else is almost certainly already in your cupboard.

Why chickpeas

Chickpeas are among the most nutrient-dense pulses available. 100 g of cooked chickpeas provides roughly 9 g of protein, 7 g of fibre and 160 kcal, along with iron, folate, magnesium and potassium. This recipe uses 120 g per serving — 11 g of protein straight away, with the rest coming from vegetables and olive oil.

The real value here is not protein alone but the combination of protein and fibre. The Lancet reviews (Reynolds et al., 2019) found that diets high in fibre — 25–29 g a day and above — are associated with lower mortality, cardiovascular disease and type 2 diabetes. One portion of this stew covers nearly half that target.

There is a glycaemic bonus too. Sievenpiper's meta-analysis showed that regularly eating pulses improves blood glucose control in people with and without diabetes. The slow carbohydrates in chickpeas paired with soluble fibre flatten the glucose rise.

Ingredients for four servings

  • Canned chickpeas — 2 × 400 g cans. About 480 g once drained and rinsed. Rinsing is essential: it removes up to 40 % of the sodium and some of the oligosaccharides that cause bloating
  • Aubergine — 300 g. Provides the meaty texture; fry it separately or it stays rubbery
  • Courgette — 250 g. Adds volume and moisture, cooks quickly
  • Bell peppers — 200 g. Red or yellow: sweeter than green and better for colour
  • Onion — 150 g and garlic — 15 g. The flavour base; without them the stew tastes flat
  • Chopped tomatoes — 400 g. Better than fresh out of season: more concentrated and consistent
  • Tomato paste — 30 g. Fried until it darkens — that's where the depth comes from
  • Olive oil — 40 g. It looks like a lot, but aubergine demands fat, and the oil is the main source of monounsaturated fat here
  • Smoked paprika, cumin, oregano. Smoked paprika is the recipe's key trick: it brings meaty smokiness without meat
  • Lemon juice — 20 g. Right at the end. Acid is what pulls the flavours together

Method: 35 minutes step by step

  1. Aubergine (10 minutes, alongside the chopping). Cut into 2 cm cubes, salt and leave for 10 minutes, then pat dry. The salt draws out bitterness and moisture — after that the aubergine fries rather than stewing in its own juice.
  2. Prep (5 minutes). Courgette into cubes the same size, peppers sliced, onion finely diced, garlic chopped.
  3. Frying the aubergine (6 minutes). High heat, 2 tbsp of oil, until the edges are browned. Don't stir too often — you want colour. Set aside.
  4. Vegetable base (7 minutes). In the same pan with the remaining oil, soften the onion for 4 minutes, then add the peppers for another 3.
  5. Spices (1 minute). Garlic, smoked paprika, cumin, oregano — 40 seconds with constant stirring. Dry spices bloom far more in hot oil than they do dropped into sauce.
  6. Tomatoes (1 minute plus 12 minutes simmering). Fry the tomato paste until it darkens, add the chopped tomatoes and break them up. Return the aubergine, add courgette and rinsed chickpeas, and simmer covered for 10–12 minutes.
  7. Finish (1 minute). Season, add lemon juice, warm through for a minute and rest for 5 minutes with the lid on.

How to tailor it:

  • Fewer calories (about 320 kcal). Reduce the oil to 20 g and skip the bread.
  • More protein (up to 30 g). Add 150 g of roast chicken breast or 200 g of tofu across four servings, or serve with a spoonful of Greek yoghurt.
  • More filling, complete amino acid profile. Serve over bulgur or quinoa — 150 g cooked adds about 180 kcal and 6 g of protein.
  • Gentler on the gut. If pulses cause bloating, start with half the chickpeas and build up over two or three weeks.

Storage and meal prep

This stew is close to ideal for batch cooking. It keeps four days in the fridge, and by day two or three the flavour deepens as the spices and tomato soak into the chickpeas. Portion it into containers once cooled, and add the herbs only at serving.

For the freezer, portion it out leaving a couple of centimetres of headroom, and freeze for up to three months. The courgette softens after thawing but the flavour barely changes. Reheat in a pan with a splash of water rather than the microwave — the texture holds better.
